Strength training is the single most underutilised tool in marathon preparation. While most marathon runners focus almost exclusively on mileage, the evidence for complementary strength work is overwhelming: a 2018 systematic review in Sports Medicine found that concurrent strength and endurance training improves running economy by 2-8%, delays time to exhaustion by 12-22%, and — perhaps most importantly for marathon runners — reduces overuse injury risk by up to 50%. Despite this, fewer than 30% of recreational marathon runners include any structured strength work in their training.

The barrier is not lack of evidence — it is confusion about implementation. Marathon runners fear that heavy lifting will add bulk, cause excessive soreness that compromises running, or take up too much time. The reality: a well-designed program requires just 2 sessions per week of 35-45 minutes each, adds zero detrimental mass when combined with high-volume endurance training, and — when periodized correctly across a 16-week marathon build — makes every running session more effective by improving the neuromuscular efficiency of each stride.

The Core Exercises: Why These Six

Marathon-specific strength training targets the muscle groups that absorb and produce force during the running gait cycle. The following six exercises build the capacity to withstand and utilise that force:

Weeks 1-6: Anatomical Adaptation and Hypertrophy

The first phase builds tissue tolerance — preparing tendons, ligaments, and connective tissue for heavier loads in later phases. This is essential because connective tissue adapts 2-3x slower than muscle:

  • Frequency: 2 sessions per week, separated by at least 48 hours
  • Loading: 65-75% of 1RM (or a weight you can lift for 10-12 reps with 2 reps in reserve)
  • Sets and reps: 3 sets of 10-12 reps for compound movements, 2 sets of 12-15 for calf raises and accessory work
  • Tempo: 3 seconds eccentric (lowering), 1 second pause, 2 seconds concentric (lifting). Controlled tempo maximises tendon adaptation
  • Running integration: Schedule strength sessions on easy run days or after quality running sessions — never before key workouts (tempo runs, intervals, long runs)

Expect mild delayed-onset muscle soreness (DOMS) in weeks 1-3 that diminishes as tissue adaptation occurs. If DOMS interferes with your next running session, reduce volume by 1 set per exercise.

Weeks 7-12: Maximum Strength

The maximum strength phase is where the largest running economy improvements occur. Heavier loads (80-90% of 1RM) recruit high-threshold motor units that are not activated during running but, once trained, improve the efficiency of the motor units that are:

  • Loading: 80-90% of 1RM (a weight you can lift for 3-6 reps with 1 rep in reserve)
  • Sets and reps: 3-4 sets of 4-6 reps for the primary compound lifts (split squat, hip thrust, RDL). 2-3 sets of 8-10 reps for step-ups and calf raises
  • Rest: 2-3 minutes between sets. Full recovery is essential for neuromuscular quality — this is not circuit training
  • Running integration: This phase coincides with your highest marathon-specific running volume. Keep strength sessions short (35 minutes) and prioritise compound lifts only — drop accessory exercises if recovery is compromised

Research shows that running economy improvements from strength training peak at 6-8 weeks of maximum strength work. An improvement of 2-5% in running economy translates to 3-8 minutes faster in a marathon at the same perceived effort.

Weeks 13-16: Strength Maintenance and Taper

As your marathon taper begins (typically 2-3 weeks before race day), strength training shifts to a maintenance protocol that preserves neural adaptations without generating any muscle damage:

  • Weeks 13-14: Reduce to 1 session per week. Perform 2 sets of 4-5 reps at 80-85% of 1RM for the three key lifts (split squat, hip thrust, calf raise). Drop all other exercises
  • Week 15: A single session of 2 sets of 3 reps at 75-80% of 1RM. This session should feel easy — the goal is neural maintenance only
  • Week 16 (race week): No strength training. The last session should be at least 7-10 days before race day to ensure complete tissue recovery

Do not introduce new exercises or increase load during the taper. The fitness has already been built — the taper period exists to convert accumulated training stress into race-day performance.

Injury Prevention: The Data
